Simon, have you tried a steady pace for the 10km run? I think this would get you better times than the fast - slow technique you are using.
I'm not sure about that. I have a spreadsheet that calculates my overall run time, based on fast/slow (Fartlek running). If I change the values to only fast, the reduction in time is minor (I only go slow for 30 seconds in every 6 minutes). I've played around with different paces, different times etc.

I'd have to try it and see. I'd probably slow down towards the end of my run, so maybe it's swings and roundabouts.

I do this fast/slow system to allow my heart rate to decrease between each fast run - it drops by at least 20 bpm in 30 seconds.

Still, I might give it a go next run.

I have a great 8km run around my home 2 lakes very flat and if no wind I only lose about 1 minute over my treadmill time for 8km's. (I tend to stick to treadmill 6km's to try and preserve the old bones.)

I prefer weight training but I feel as I am an old cvnt that the cardio is more important.
I would run faster if being chased by someone with a knife, and faster again if Boringboy tried to speak to me.

I mentioned wind-resistance and variation in terrain but neglected the most important factor: I'm also lazy as fuck.

Mandalay Moat has a pavement in a reasonable state of repair for an early morning jog-actually with the sun coming up over the palace it's very therapeutic. Try to do it a couple of times a week. Teaching first graders means I'm pretty active all day- easily go over 10,000 steps a day according to the Fitbit. Allegedly to grow you also need good sleep- this is something that has always alluded me, I can't remember the last time I got a full nights sleep.

10000 steps per day - I use the free "pacer" app on my iphone. Good info and historical averages etc. I usually always go over the 10k but wouldn't if I did not go to the gym.
Bit of a pain having to keep the phone in my pocket when running.

"Pacer" and "Steps" are the ones that I have found to be most accurate.

Flailing your legs whilst wanking will also result in an inaccurate step count.

    Exactly.

Unless you have an incline of at least 1 per cent, it doesn't translate at all to the road or trails. Meaning you get to the startline of a race and are quickly trudging amid a quagmire of backmarkers. You will get fit but you will not get fast.

However, with the use of a treadmill I did achieve a 20 minute 5k, compared to 22min on the road.

I'm not training for anything now (I was gonna do an Ultra in October but during a moment of clarity I realised that, no, I won't in fact be doing this) so just steady 10k runs to keep the fitness ticking over.

Typical fare of the great and mystical Slap of a day:

    Breakfast: Porridge, banana, two apples

Lunch: Lentils, chicken breast, spinach - and I might have a pack of lightly salted popcorn if I'm feeling naughty

Dinner: Greatly varies - but usually a plate of British/Thai fusion fodder weighing in at around 700-800 calories

Evening entertainment: two tins of premium lager beer

    That's Monday to Friday.

Saturday and Sunday are a whirlwind of fat and alcohol.

    *blush*

I did take the bin out to the front gate around lunch time.

And go to the kitchen to make dinner around 5-ish.

And plan on getting off the sofa at least one more time this evening.

17 minutes of activity between 11am and 6pm isn't that bad.

To be fair, I did do a light gym workout and 2km threadmill jog about an hour after breakfast, before I installed the app.

    Not a great result.

You will make a marked improvement tomorrow if you let the wife carry your phone.

I'd better be doing something about the 1/2 stone that has crept up on me! Don't remember the last time I weighed in at 14 stone. Too much seeing as i'm only 5`10. I'm working on my mothers garden at the moment, and could not believe how knackered was after just a few hours of manual work. Anywhere between 12 to 13 stone would suit me fine. Now where did I hide those runners?

Decided that from now on I'll go to the gym before work, going after makes me to hyper in the evening and was playing havoc when I wanted to sleep. Not really my best in the morning, but hopefully my body will get used to it. Nice to workout in a mostly empty gym. There's a new bit of equipment and the evening regulars have been rutting around it like a silverback gorilla. The same anti social lot refuse to rack weight at hog multiple benches. My anger management was suffering

I only managed early morning runs a few times! I'm back to running after work.

I was running 10 Km in just under 55 minutes, but doing fartleks, which means running fast then walking, then running again.

I've dropped that and am now running at the same pace. I'm running 5 Km every evening at a fast pace, and then increasing that pace every second day. I'm running 5 Km at a rate that's equivalent to 10 Km in 52 minutes.

I'll increase my kph up to 12 kph (ie 10 Km in 50 minutes), and then increase my distance from 5 Km up to 10 Km. Then run a tiny bit faster to get 10 Km in under 50 minutes!

    Sounds like a plan...
